Your knees rely on the muscles around them — especially the thigh muscles — for stability and support. 1. Straight-leg raises
Lie on your back with one knee bent and the other leg straight. Tighten the thigh of the straight leg and lift it to about the height of the bent knee. Hold for three seconds, lower slowly. Do 10 repetitions per leg. This strengthens the quadriceps without bending the knee.
2. Sit-to-stands
Sit on a sturdy chair, feet flat. Without using your hands, stand up slowly, then sit back down with control. Repeat 10 times. This builds the exact strength you use for stairs and getting up — one of the most functional knee exercises there is.
3. Wall sits (partial)
Stand with your back against a wall and slide down only a little way — a shallow bend. Hold for 5–10 seconds, then slide back up. Repeat 5–8 times. Keep the bend gentle; never let the knees go past your toes or into pain.
4. Step-ups
Using a low, stable step, step up with one foot, bring the other up, then step down with control. Do 10 per leg. Step-ups strengthen the thigh and hip muscles that stabilize the knee during walking.
5. Hamstring curls
Holding a chair for balance, slowly bend one knee to bring your heel toward your buttock, then lower it. Do 10 per leg. This balances the back-of-thigh muscles against the front, which protects the joint.
Simple rules to stay safe
- Warm up with a few minutes of walking first.
- Move slowly and with control — momentum does nothing for strength.
- Mild muscle effort is fine; sharp joint pain is not — stop if you feel it.
- Aim for 2–3 sessions a week and progress gradually.
